75 Soft is widely credited to Stephen Gallagher, a fitness creator based in Ireland who posts on TikTok as @stephengfitness and started sharing the challenge there in 2021. He pitched it as a take on 75 HARD, Andy Frisella's much stricter program, for people who could not fit two workouts into every day. (75 HARD is a trademark of 44Seven Media.) This tracker is our own: Gallagher, Frisella, the 75 HARD team and the people behind any other 75 Soft program have not endorsed it and have no part in it.
The four rules
The version most people mean asks for four things a day, for seventy-five days:
- Eat well, and drink alcohol only on social occasions. There is no meal plan; you decide what eating well means.
- Move for forty-five minutes. Any exercise counts, and one day each week is for active recovery: an easy walk, a stretch or gentle yoga.
- Drink three liters of water, a little over a hundred ounces.
- Read ten pages of any book.
There is no daily progress photo, no second workout and no reset. Cleveland Clinic's overview of the challenge puts it plainly: a missed step carries no penalty and does not send you back to the start. That is the sharpest break from 75 HARD, whose rules return you to day one after any slip.
A separate program published at 75soft.com by a mother-and-daughter team in Nashville shares the name but has six rules of its own, including meditation and four workouts a week; this page follows the four-rule version.
How this tracker works
Each of the seventy-five days is a quilt patch cut into four triangles: food at the top, movement on the right, water along the bottom and reading on the left. Keep a rule and you stitch its corner in the hoop, where it fills with that rule's fabric: green gingham, rose print, blue ticking or gold polka dot. Seven patches make a row, so every row of the quilt is one week of the challenge.
Mark the movement corner as recovery on a rest day and it fills with a paler, striped rose; try a second one in the same week and the page declines, naming the day that already holds it.
A day that passes with nothing stitched stays in the quilt as a plain patch, and the count moves on. If you kept a rule but forgot to log it, step back to that day and stitch it in.
Under the quilt, a short reading tallies each corner, names the steadiest one and the one that goes pale most often, and offers one practical suggestion for the weak spot. From across the room, a scatter of pale bottom corners usually means water.
The pattern card lets you adjust the amounts: twenty to sixty minutes of movement, two to three liters of water, five to twenty pages, or no alcohol at all. Change anything and the card calls itself your own version and lists what differs, so you always know which challenge you are running.
Opened in HabitatZero, the page prints cleanly: before day one as a blank sheet of seventy-five numbered patches to color in by hand, or on the last day to keep the finished quilt.
What the evidence says, and what it does not
Nobody has studied 75 Soft as a program, so be wary of promised transformations. The World Health Organization's baseline for adults is at least 150 minutes of moderate activity a week, and it stresses that any amount counts. Forty-five minutes on six days comes to about four and a half hours, comfortably above that line. If you have been mostly sitting, start at twenty or thirty minutes and build up.
A meta-analysis of 138 experiments found that monitoring progress toward a goal helped people reach it, and the effect was larger when the progress was physically recorded. A patch you stitch each evening is that kind of record.
On missed days, habit research sides with the soft version. In a twelve-week study of new eating, drinking and activity habits, missing a single opportunity did not materially change how the habit formed, and the time people needed for a habit to feel automatic ranged from eighteen days to more than eight months. Seventy-five days is a good stretch of that road rather than the end of it.
Three liters is a rule of the challenge, not a medical target. Fluid needs vary with body size, heat and how much you sweat, and food supplies part of your water. If you live with a heart, kidney or liver condition, are pregnant, or have been told to limit fluids, go over the plan with your clinician before you begin.
When to use it
Set it up the evening before your first day, then give it half a minute each night. If three liters feels wrong for your body, the Hydration Calculator works out a personal estimate to bring back to the pattern card. If movement is the corner you most want to grow, the Walking Challenge turns daily walks into a route on a map. And if you would rather write your own rules, the Winter Arc Challenge lets you choose up to five.
Frequently asked questions
What is the 75 Soft challenge?
It is a seventy-five day routine with four daily rules: eat well and keep alcohol to social occasions, move for forty-five minutes with one active recovery day each week, drink three liters of water, and read ten pages of any book. It is widely credited to Stephen Gallagher, a fitness creator based in Ireland, who shared it on TikTok in 2021 as a gentler take on 75 HARD.
What happens if you miss a day of 75 Soft?
In the commonly shared rules, nothing resets. You keep counting from where you are, which is the main thing that separates it from 75 HARD, where any slip means starting again at day one. On this tracker a missed day stays in the quilt as a plain patch.
Is soft 75 the same thing as 75 Soft?
Yes, people use both names for the same four-rule challenge. A separate six-rule program published at 75soft.com, with meditation and progress pictures, shares the name but not the rules. This tracker follows the four-rule version.
Is there a free 75 Soft challenge printable or PDF?
The tracker prints as its own printable. Open it in HabitatZero and print it before day one for a blank sheet of seventy-five numbered patches to color in with four pencils, or print it on the last day to keep the finished quilt.
Do I need the app to use this 75 Soft tracker?
The quilt on this page is a sample, thirty-eight days into a round that began in January. Choosing your own day one, stitching each evening and finding the patches still there next time all happen once you personalize it in HabitatZero, which is free.
